30-day workout challenge

Thirty days of structured training for women.

A complete four-week gym plan with built-in rest, weekly progression, and a framework that turns motivation into consistency. No random workouts — just a plan that gets harder as you get stronger.

How it works

Five training days. Two rest days. One clear goal: show up.

Each week uses three full-body lifting sessions and two optional recovery or cardio days. The fourth week finishes with the heaviest, cleanest sets of the month.

Week 1

Learn the movements

Technique, consistency, and finding the right weights.

  • Day 1

    Full-body A

    Squat, push, hinge, row, plank. 3 sets each.

  • Day 2

    Rest / walk

    20–30 minute easy walk. Mobility optional.

  • Day 3

    Full-body B

    Lunge, press, deadlift variation, pulldown, carry.

  • Day 4

    Rest

    Active recovery or full rest.

  • Day 5

    Full-body C

    Hip thrust, overhead press, row, curl, core circuit.

  • Day 6

    Optional cardio

    15–20 minutes intervals or a class you enjoy.

  • Day 7

    Rest

    Walk, stretch, meal prep for the week ahead.

Week 2

Add one hard set

Same sessions, one extra set per movement. Build the workload.

  • Day 1

    Full-body A

    4 sets each. Same weight as last week.

  • Day 2

    Rest / walk

    20–30 minute easy walk.

  • Day 3

    Full-body B

    4 sets each. Add a rep if the last set feels easy.

  • Day 4

    Rest

    Active recovery.

  • Day 5

    Full-body C

    4 sets each. Focus on control over speed.

  • Day 6

    Optional cardio

    20–25 minutes moderate.

  • Day 7

    Rest

    Rest, reflect, prepare for week 3.

Week 3

Progress the weight

Small weight jumps where form stays clean. Keep reps steady.

  • Day 1

    Full-body A

    3 sets each. Add 2.5–10 lbs where you can.

  • Day 2

    Rest / walk

    30 minute walk.

  • Day 3

    Full-body B

    3 sets each. Push for 1–2 reps in reserve on final set.

  • Day 4

    Rest

    Active recovery.

  • Day 5

    Full-body C

    3 sets each. Record weights used.

  • Day 6

    Optional cardio

    20–30 minutes.

  • Day 7

    Rest

    Rest and reset.

Week 4

Finish stronger

Test the weights you can hold with good form. Finish the full month.

  • Day 1

    Full-body A

    3 sets each. Heaviest clean sets of the challenge.

  • Day 2

    Rest / walk

    30 minute walk.

  • Day 3

    Full-body B

    3 sets each. Beat week 3 on one or two lifts.

  • Day 4

    Rest

    Active recovery.

  • Day 5

    Full-body C

    3 sets each. Focus on the best form of the month.

  • Day 6

    Optional cardio

    25–30 minutes easy.

  • Day 7

    Rest + review

    Rest. Write down what you improved.

Make it yours

Modifications for every setup.

The challenge is a framework, not a prescription. Adjust the equipment and time to fit your life without losing the progression.

  • At home?

    Swap the barbell for dumbbells or resistance bands. Squats become goblet squats, deadlifts become Romanian deadlifts with dumbbells, pulldowns become band rows. The structure stays the same.

  • Short on time?

    Cut the session to two sets per movement and keep the rest periods tight. Twenty minutes of honest lifting beats skipping entirely.

  • Completely new?

    Start with the free beginner gym routine for women first, then return to this challenge once you can complete a full week without soreness stopping you.

  • More advanced?

    Use this as a deload or technique block. Add tempo work, pause reps, or an extra isolation movement at the end of each session.
